Two days after a hard session your legs scream walking down the stairs, and somewhere a gym myth tells you it's lactic acid pooling in the muscle. It isn't. Lactate clears within about an hour of exercise, long before the ache shows up, so it cannot be the culprit for pain that peaks a day or two later. Delayed onset muscle soreness (DOMS) is mechanical: tiny strain damage from lengthening (eccentric) load, plus the inflammation that follows. The other half of the myth, that soreness measures how good the session was, is just as shaky. The things that genuinely help are dull: gentle movement, sleep, protein, and time. Most of what gets sold to "fix" soreness is oversold.
What DOMS actually is
DOMS is the stiff, tender feeling that builds over the day or two after unfamiliar or hard training, peaks somewhere around 24 to 72 hours, then fades. The trigger is eccentric work, the part of a movement where the muscle lengthens under load: lowering a squat, running downhill, the slow drop of a bicep curl. That lengthening causes small-scale microtrauma to muscle fibres, and the eccentric, lengthening contractions that damage fibres are what bring on the soreness, not the contraction itself.
The lactic acid story has been quietly wrong for decades. Lactate returns to normal within about an hour of exercise, and concentric-only exercise (the shortening half, which also produces lactate) does not reliably trigger DOMS. If lactic acid were the cause, the timing and the type of contraction would both be backwards. So when someone offers to "flush the lactic acid" out of your sore quads, they are charging you to flush something that left hours ago.
Why soreness is a bad report card
Here's the part that changes how you train: soreness is a poor proxy for how much work you did or how much you'll grow. The magnitude of soreness does not necessarily reflect the magnitude of muscle damage, let alone the quality of the stimulus. Novelty drives DOMS hard. A new exercise, a longer range of motion, or a return after a break will leave you wrecked even at modest loads, while a familiar, genuinely productive session can leave you barely sore.
That's the repeated-bout effect: once a muscle has met an exercise, it adapts to resist further damage, so the same session produces far less soreness next time, and you recover faster. Adaptation is the goal. Soreness fading is a sign it's working, not a sign you've gone soft. Chasing the ache, "no pain, no gain", mostly means chasing novelty for its own sake, which is a good way to stay sore and a poor way to get stronger. The thing that actually drives results is a gradual, planned increase in load over weeks, which is the whole point of progressive overload.
What the evidence supports
The honest answer is that nothing makes DOMS vanish on demand, and time does most of the work. Within that, a few things have real support. A 2018 systematic review and meta-analysis in Frontiers in Physiology pooled the recovery research and found massage was the most effective method for reducing soreness and perceived fatigue, with compression garments and water immersion helping to a smaller degree. The same review found active recovery produced a small to large decrease in soreness, so gentle movement, an easy walk, a light spin, a relaxed swim, beats lying still.
Two caveats keep this honest. First, the effects are modest, not magic, and much of the recovery literature is small and mixed in quality. Second, "feels better" and "recovers better" are not the same thing. Massage and a warm soak can dial down the ache without changing your underlying adaptation either way, and that's a perfectly good reason to do them. Sleep and protein belong here too: sleep is when most repair happens, so better sleep habits do more for recovery than any gadget, and protein gives the muscle the raw material to rebuild. What's oversold
Static stretching is the clearest example. The myth is that a good stretch before or after training wards off the soreness, and the evidence is unusually clean on this one. A Cochrane review of stretching and muscle soreness concluded that stretching before, after, or both does not produce clinically important reductions in DOMS in healthy adults. The measured effect was tiny: pre-exercise stretching cut soreness by about half a point on a 100-point scale, which is to say, not at all in any way you'd feel. Stretch because you enjoy it or want range of motion, not as soreness insurance.
Anti-inflammatory painkillers are a trickier case. Reaching for ibuprofen to mute the ache is tempting, but blunting inflammation may blunt the very signal that drives adaptation. A 2018 study in Acta Physiologica found that maximal over-the-counter doses of ibuprofen attenuated strength and muscle hypertrophy gains over eight weeks of resistance training in young adults, with roughly half the muscle growth of a low-dose comparison group. That doesn't make NSAIDs forbidden, occasional use for genuine pain or on medical advice is a different question, but routinely dosing them to kill normal training soreness may quietly cost you the results you're training for. How to handle soreness like a grown-up
Treat DOMS as feedback about novelty, not a scoreboard. If you're sore, keep moving gently, sleep properly, eat enough protein, and give it the day or two it needs. If you want a rubdown or a soak because it feels good, have one. What you shouldn't do is stretch in the belief it's preventing the ache, lean on painkillers to train through it, or judge a session by how broken you feel the next morning. The best sessions are often the ones that leave you barely sore, because your body has met the work before and is busy adapting to it.
